You’re probably not replaying the interaction because you missed an important detail.
You’re replaying it because your brain wants confirmation that the relationship is still safe.
This may look like:
• Analysing changes in somebody’s tone or behaviour
• Re-reading messages before and after sending them
• Wondering whether you were too much, or not enough
• Assuming distance means you have done something wrong
• Seeking reassurance or changing your behaviour to keep the peace
Your ability to notice subtle social information is one of your strengths.
But anxiety can turn awareness into monitoring.
A pause, facial expression or shorter message can begin to feel like evidence that something is wrong, even when you don’t have enough information to know what it means.
Every time you replay the interaction or seek repeated reassurance, you reinforce the belief that uncertainty about another person’s opinion is dangerous.
Am I Right?
"In all the years of reading self help books and going to therapy I’ve never seen what you said told so simply and in a way that is easy to understand . I feel free now! Free to feel all my emotions and not feel like I’m not making any progress."
"It's changing my point of view on my life on a very deep, fundamental level. I take it slowly, step by step, but I can already see that it's worth the effort."

TRY THIS NOW
Bring to mind one interaction you’re currently replaying.
Now answer these three questions:
1. What do I know as fact?
2. What story is my mind adding to those facts?
3. Is there one clear, proportionate action I genuinely need to take?
If you said something hurtful, misunderstood something important or need clarification, choose one appropriate action.
Ask once. Clarify once. Apologise once. Or address the issue directly.
But if there is no clear action to take, continuing to investigate the interaction will not create the certainty you’re searching for.
Remind yourself:
“I can care about this relationship without monitoring it for signs of danger.”
Your task isn’t to convince yourself that everything is definitely fine.
It is to allow the uncertainty to exist without repeatedly checking, replaying or changing yourself to make it disappear.
NOTICE WHAT JUST HAPPENED
You didn’t have to prove that the other person wasn’t upset.
You separated what you actually know from what anxiety is asking you to assume, and identified whether any useful action was needed.
This pattern may also affect how you handle boundaries, disagreement, visibility, criticism and other people’s disappointment.
Recognising it is the first step. Changing how you respond when it appears takes practice.
